Export to Garmin
Garmin keeps pacing and navigation in separate files. Download the workout for pacing alerts, the course for navigation, or both.
Structured workout
Every race section becomes a stage with its distance and target pace. Your watch advances at each checkpoint and shows the pace target for the section ahead.
Course
The route with elevation, plus a course point at every checkpoint, so the watch can navigate and warn you before each one. Requires a route.

Getting them onto your watch
The two files travel by different routes: Garmin Connect can import courses, but not workouts.
Course - in Garmin Connect (website or phone app), open Training & Planning › Courses, import the file, then send it to your watch.
Workout - Garmin Connect has no way to import workout files, so plug your watch into a computer and copy the file into its GARMIN/NewFiles folder. Eject the watch and the workout appears under Training › Workouts.
On the watch, start the course for navigation, then start the workout for pacing - they run together.
On Windows the watch appears in File Explorer and you can drag the file straight in. On a Mac, watches that support music appear over MTP, which macOS cannot read on its own - install the free OpenMTP to open the drive, and quit Garmin Express first. Full import guide
